Pre-Workout for Running and Cardio: Which Ingredients Matter

A pre-workout is a lifter's product. Every ingredient in the scoop was chosen for a session of short efforts with rests between them, and a run is the opposite of that. So the question for a runner is not which brand but which of the four or five actives applies to the session you are about to do — and the answer turns on how long the session is, not on what sport it is. One ingredient helps on any run. One only helps inside an effort of a few minutes. One works against you at mile three.

The one ingredient that is built for a run

Caffeine. It has the strongest endurance evidence of anything in the category, and unlike the rest of the scoop it works on the day you take it. The studies dose it by bodyweight rather than by scoop — mostly 3 to 6mg per kilogram, about an hour before — and the bottom of that range performs nearly as well as the top with fewer side effects. At 75kg, 6 of the 8 stimulant products we track land inside the 3 to 6mg/kg range the endurance studies use; 2 sit under it (Bucked Up Pre-Workout and Transparent Labs BULK Pre-Workout). The one that only works for a few minutes

Beta-alanine is the ingredient that makes your skin prickle, and the tingling guide explains why that is not feedback. What matters here is what it is for. It raises muscle carnosine over weeks of daily intake, and carnosine buffers the acid that builds up during hard efforts of roughly one to four minutes — the 400m and the mile, a 2k row, hill repeats, the work interval of a HIIT session. That is a real benefit for the runner who does those things, and it is the reason the daily-use guide says beta-alanine wants a dose every day, rest days included.

For anything you would call a run rather than an interval, it is inert. The evidence fades past a few minutes of effort and there is essentially none for a steady 5k, let alone a long run. The one that works against you

Glycerol has an endurance history of its own: drunk with a litre or more of water over an hour before an event, it holds fluid in the body, and endurance athletes used it for exactly that until it was briefly banned for it. Citrulline is in 13 of the 13, so it is not in the table: its endurance evidence is mixed, it is acute, and it is usually tolerable, which makes it a wash for a runner. Where shopping around beta-alanine lands you

Here is the trap. A runner who reads the section above draws the obvious conclusion — beta-alanine does nothing for my run, so buy a formula without it — and goes to the beta-alanine-free shortlist. Match the ingredient to the session, not the sport

  • Short and hard — intervals, hill repeats, a rowing test, HIIT. The whole scoop applies. Caffeine helps on the day; beta-alanine helps if it has been in you daily for weeks; the session is short enough that the gut load matters less. This is the cardio a pre-workout was built for, and it should be treated like a lifting session.
  • Steady, twenty minutes to an hour. Caffeine and nothing else. Pick by dose, take it earlier than you would for a lift — an hour out, in less water — and avoid the glycerol formulas. Beta-alanine is inert here, so do not let it drive the choice.
  • Long — ninety minutes and up. Caffeine still helps, and a lower dose helps almost as much with less to carry. The stim-free shelf, for a runner

Of the 5 caffeine-free products we track, 3 carry a glycerol compound and the rest are citrulline, beta-alanine and betaine — ingredients that are either indifferent to a run or work on a timescale of weeks. None of them does anything for the run you are about to do. That is not a criticism — the stim-free guide is clear that those products keep the pump and the chronic ingredients and drop the stimulant — but it means a caffeine-free scoop before a run is buying a lifter's benefit you will not feel and, in some cases, a gut load you will. What we can and cannot tell you here

  • We record ingredients by presence, not dose. A glycerol compound at a small dose is a smaller gut load than one at a large dose, and we cannot tell you which any product carries. The glycerol column says what the label lists, not how much.
  • We store only the 5 headline ingredients per product. Sodium, electrolytes and carbohydrate — the three things a runner actually shops for — are not in our data, so their absence from every row above is a fact about our data and not necessarily about the tub.
  • The mg/kg table assumes your bodyweight. The quiz does not ask it and the scoop does not know it. Find your row, or the nearest one, and read across.
